In recent articles we’ve been talking about New Year
Resolutions. We’ve already covered how to write them and also
long-term vs. short-term goals. In this article we’re going to
take a look at the exercise in a New Year Resolution.
A successful resolution must include exercise. Is it possible to
lose weight through dieting alone? Yes. Is it possible to
maintain a lower weight through dieting alone? Again, the answer
is yes. But is weight loss through dieting a healthy weight
loss? Probably not. Let’s look at why.
The #1 reason why dieting alone will not lead to a healthy
weight for life is that when we diet without exercising
(specifically, resistance exercise) up to 50% of the weight we
lose will be muscle mass. Now, this will vary from person to
person based on genetics, age, sex, hormone levels, etc. but an
average is that 1/2 of the weight we lose on that crash diet is
from muscle loss.
Why does that matter? Well, there’s a lot of reasons. Here are
just two:
1) Muscle is more dense than fat (takes up less space), so
losing muscle vs. losing only fat means that while the weight
may come off the inch loss will be slower. Losing five pounds of
fat will make us lose more inches (size) than losing 2 pounds of
fat and 3 pounds of muscle.
2) Another reason why losing muscle is bad is that muscle is the
fat-burning furnace of the body. It’s a well-documented fact
that 1 pound of muscle burns about 50 calories more each day
than 1 pound of fat. Muscle is an active part of the body,
generating movement and burning fat. On the other hand, fat is
really just a storage unit for excess calories. Fat doesn’t do
much of anything, and therefore doesn’t burn calories like
muscle. So, every time we lose 1 pound of muscle we are forcing
our body to burn fewer calories each day.
As we age, we all lose some muscle naturally. That’s a fact we
can’t change. But why speed things up by dieting without
exercising? Muscle helps us balance, protects our bones, makes
us look lean and firm, gives us strength for life, and burns
calories.
So it’s easy to see that our New Year Resolution should include
exercise and not just dieting. It’s not an exaggeration to say
that the reason many (most?) people fail with their New Year
Weight Loss Resolution is that they don’t include exercise. It
seems easier to try yet another diet, hoping that this year will
be different.
Well, now we know the facts! The facts are that dieting without
exercise (specifically, resistance exercise) will lead to muscle
loss. Losing muscle means that we are burning fewer calories
each day, and burning fewer calories each day means that it’s
harder to lose weight.
This process of going on a crash diet, losing muscle, putting
the weight back on, going on another crash diet, losing more
muscle, and so on is known as yo-yo dieting. It’s the reason why
so many New Year Weight Loss Resolutions will fail this year.
Let’s be different. Let’s be smart. Let’s exercise!
In this article, I’m going to show you how to add 50 pounds to
your bench press. I’ll also show you how to add more weight to
your squat, bicep curls, or any other lift.
It’s actually the only way you can get stronger or more
muscular.
It’s from “progressive overload”. Progressive overload means
that you’re consistently increasing the amount of weight you use
in an exercise.
Unless this is done, the muscle stimulus from weight training
decreases and the potential to gain muscle mass and strength is
reduced.
Now, back to showing you how to add 50 pounds to your bench
press, simply by following this progressive overload principle.
Muscle size and strength are related. Muscle gains always follow
significant improvements in strength. So, the key to gaining
muscle mass is to focus on becoming stronger.
When you makes steady gains in strength, gains in lean muscle
mass will follow. And the key to gaining strength is knowing how
to use progressive overload in your program.
Unfortunately, many people I see training hard use the same
amount of weight in their exercises for months or even years.
And they soon realize that after a certain length of time, their
gains in strength diminish… as well as their gains in muscle.
Let me make an important point: Big gains are made with small
steps!
You have to try and increase your strength on a regular basis.
In other words, your goal should be to make very small
increments on a consistent basis throughout your program.
So how do you do this?
Well, let me use your bench press as an example. The first step
to increase the amount of weight on your bench is to make a
conscious decision to do so.
The second step is to design a way to add weight to the bar
every week.
The only way to achieve this is to use the smallest increments
possible. Most gyms have one-pound weights. These one pound
weights are the tools of progressive overload and the true
secret to adding weight to all your lifts.
If you were to add a one-pound weight to each side of the bar
each week, for just 24 weeks, that would be an increase of
almost 50 pounds in less than a year! Simply by adding a
one-pound weight to each side of the bar every week, you will
gain more size and strength, over time, than any other change
you make.
Do you know anyone in your gym that’s added 50 pounds to their
bench presses? Probably not because most people just keep
slamming their heads into a brick wall, using the same weight,
week after week. If you added 50 pounds to your bench in just 6
months, that will be 100 pounds you gain in a year!
Small, persistent gains are the foundation of progressive
overload and the foundation of success for any lifter. Start
using the one-pound weights on your bench, squat, and deadlifts
today.
One of the mistakes people make when trying to lose weight is they fail to change their calorie intake. You must change the amount of calories that you consume due to the fact that as you lose weight you are burning fewer calories than when you began. For example, if your body is burning 3,000 calories at the start of your diet you may only be burning 2800 after a couple of weeks. You also have to set realistic weight loss goals of no more than two pounds a week.
Now you must understand that if you want to succeed in losing weight, you have to make changes in your nutrition plan. I recommend burning more calories, because being more active facilitates smaller calorie restriction and milder calorie expenditure drop.
It is very difficult to estimate the rate of the metabolic drop. Here is the general rule: the bigger you are, the smaller the rate of the metabolic drop. The more weight you lose, the more you have to cut calories or increase exercise. If you are overweight you might need to cut just 10 more calories for every lost pound, while if you are lean you might have to cut 60 calories for every pound lost.
Another mistake people make is to overestimate the calories they have burned from exercise as extra calories and think that gives them some kind of cushion to cheat.
Calorie counters mindlessly add the calories burned exercising as “extra” and in some cases, this practice can significantly influence the calorie calculations. Hence, calorie software counts the part of your usual activities that overlaps with the extra activities twice. I recommend ignoring them and just counting that as a bonus.
Training with light weights and endless reps is another big mistake that people make. This is especially true of women who use the lightest weights they can find in many cases and just do as many reps as they possible can. This will not burn as many calories as heavier more intense training will and the more intense training will build muscle giving you an increased metabolism.
Lastly, you cannot use average tables to estimate calories. You have to calculate the calories for your body. Men and women differ. Men burn more calories at rest than women due to more muscle mass in most cases. Combine this with the common mistake of counting all burned calories as “additional calories” and you have a wide range of possible miscalculations.
